How Tom Holland Trains to Maintain His Agile Spider-Man Physique
Tom Holland's functional workout routine has taken the fitness world by storm. Shunning heavy weightlifting, the actor focuses on agility, core strength, and a grueling 1,500-rep pyramid challenge.

When thinking of a superhero, it is easy to picture hours of heavy weightlifting and a relentless pursuit of massive muscle bulk. However, Tom Holland has redefined the superhero physique. His Spider-Man workout, which has become a global sensation, focuses on building an athletic, lean, and agile body—one that projects functional power and looks convincing when leaping between buildings.
With a background in dance and gymnastics, Holland possessed an exceptional foundation of coordination, flexibility, and body control. His functional training team chose to leverage these natural advantages, prioritizing functional strength over muscle hypertrophy.
Holland's routine incorporates boxing, bodyweight exercises like pull-ups, dips, and push-ups, alongside free weights. He supplements this with box jumps, core work, and high-intensity interval training (HIIT) featuring plenty of burpees. This combination builds the stamina and agility required for complex stunt work on set.
The Famous Pyramid Workout
The centerpiece of Holland's routine is the pyramid workout. While the concept is simple, the execution is incredibly demanding, testing muscular endurance to its limits.
The workout consists of 10 rounds, with repetitions scaling up in each round:
-
Round 1: 1 pull-up, 2 dips, 3 push-ups, 4 sit-ups, 5 squats.
-
Round 2: 2 pull-ups, 4 dips, 6 push-ups, 8 sit-ups, 10 squats.
This progression continues up to Round 10, which demands 10 pull-ups, 20 dips, 30 push-ups, 40 sit-ups, and 50 squats.
The challenge does not end at the peak. Once completed, the athlete must work their way back down the pyramid from Round 9 to Round 1. By the end of the session, the total volume reaches an astonishing 1,500 repetitions. Beginners are strongly advised to start with far fewer rounds.
Nutrition and Recovery
Behind the intense physical training lies a precise nutrition plan. Holland's diet emphasizes high protein, complex carbohydrates, and healthy fats to support muscle recovery and sustain energy during long filming days.
For shirtless scenes, the actor underwent rigorous dietary adjustments to achieve peak definition. However, Holland remains candid about the reality of this process:
"This is a highly specific, intense preparation routine designed for a short window. It is not sustainable as a permanent lifestyle, and I do not want my body during those scenes to be viewed as a healthy, everyday standard."
Ultimately, Holland's approach shows that there is more than one way to look like a superhero, especially when that hero relies on speed and agility.
